Day 1 · The Baseline

Your birthday tells you how many times you have circled the sun. It predicts surprisingly little. Biological age — how fast your cells are actually wearing down — predicts almost everything, and two people born the same year can test a decade apart (Horvath, 2013; Levine et al., 2018).

That gap is the whole game, and a meaningful share of it answers to what you do this season. Across longevity research, inherited factors are generally estimated at only about a quarter of how long you live; the rest is environment and behavior (Lopez-Otin et al., 2013).

So we do not start with a protocol. We start with the truth. Today you capture six numbers you will re-run on Day 85 — no gadgets, your body is the instrument:

  • Energy 1-10 at 10am, 2pm, 8pm (you will log this daily now)
  • Resting heart rate, in bed, before you rise
  • Max push-ups, one honest set to form failure
  • 30-second sit-to-stand count
  • Waist at the navel — a proxy for visceral fat, which matters more than weight
  • Wake-time variance this week — earliest to latest

You cannot change what you do not measure. Write these somewhere you will find them in ninety-days. The decline most people accept is not destiny — it is a default. This page is how you opt out.

One caution before the max-effort push-up test and the harder sessions ahead: if you have a heart condition, high blood pressure, are pregnant, very deconditioned, or a doctor has ever limited your exertion — clear this with them first. Always stop for chest pain, dizziness or nausea, not just for fatigue. This program is education, not medical advice.

Day 85 re-runs all six. Ninety days of small inputs compound into the gap between these two pages — and watching your own numbers move is what turns a program into an identity. No gadgets; your body is the instrument.

Day 2 · The Clock Starts at Waking

Everyone fixates on bedtime. The lever is the hour you get up.

In a study of more than 60,000 adults, sleep regularity predicted mortality more strongly than sleep duration (Windred et al., 2023). And habitually short, ragged sleep is associated with higher cardiovascular and all-cause mortality across populations (Cappuccio et al., 2011). The body is not asking for a perfect night. It is asking for a predictable one.

Here is why the wake time leads. A fixed rising hour anchors your circadian rhythm — the internal 24-hour clock that times your hormones, your temperature, your hunger, and your alertness. Set the front end of the day and the back end starts to fall into place on its own: you get sleepy nearer the same time, and your sleep gets deeper because it is happening in phase.

Bedtime is hard to control — work runs late, a conversation matters, sleep refuses to come on command. Wake time is almost entirely in your hands. You set an alarm and you honor it.

So today's task is small and non-negotiable: choose one wake time you can hold every day, weekends included, and set the alarm now. Not the heroic 5am you will abandon by Friday — the realistic hour you can keep for ninety days. That single decision is the foundation the next eighty-three days stand on.

Day 3 · Morning Light, the Free Drug

You set your wake time. Now you set the signal that tells your brain the day has begun.

Light is the master input to your circadian clock. Specialized cells in your eyes report brightness straight to the brain's central pacemaker, and morning light does two things at once: it sharpens your alertness now, and it times tonight's melatonin release — which is what makes you sleepy at the right hour later (Xie et al., 2013, on why that night phase matters for the brain's own maintenance).

The catch is intensity. Indoor lighting feels bright to your eyes but is dim to your clock. Outdoor light, even under heavy cloud, is roughly ten to fifty times brighter than your kitchen. Your phone screen does not come close.

So today: within 30 to 60 minutes of waking, get 10 minutes outside. A walk, a coffee on the step, standing in the doorway looking out — it counts. Cloudy still counts. Through a window is weaker, but better than nothing on the days you cannot step out.

One sequencing rule makes this far stronger: get the light before the screens. The first photons of your day should come from the sky, not the feed. This is the cheapest, most reliable sleep intervention there is, and it costs you nothing but ten minutes you were going to spend indoors anyway.

Morning light sets your circadian phase: it times tonight's melatonin and tomorrow's energy. The cheapest, strongest sleep drug there is.

Day 4 · The Caffeine Half-Life

Most people who sleep badly blame stress. Often it is a 4pm coffee they have already forgotten.

Caffeine works by blocking adenosine — the molecule that builds up across your waking hours and creates the pressure to sleep. Block it and you feel alert. But caffeine does not leave quickly. Its half-life is roughly five to six hours, which means a meaningful fraction is still circulating long after the cup is empty. An afternoon coffee can still have a quarter of its caffeine in your blood near midnight.

Here is the trap: it often does not stop you from falling asleep. It quietly steals from the depth of your sleep — the slow-wave stage where the brain runs its overnight maintenance and clears metabolic waste (Xie et al., 2013). You sleep your hours and still wake unrestored, then reach for more caffeine to paper over it. The loop tightens.

So today's rule is simple: last caffeine before noon. Coffee, tea, energy drinks, pre-workout, even dark chocolate late at night all count. While you are at it, count today's cups honestly — most people underestimate.

If you are a heavy afternoon drinker, expect a day or two of a dull headache as you pull the cutoff earlier. That is the adenosine you have been masking, finally getting heard. It passes — and your deep sleep is what you get in return.

Caffeine's half-life is ~5–6 hours — a 4pm cup is still ~25% in your blood at midnight, shaving deep sleep while you "fall asleep fine."

Day 5 · Protect the Last Hour

This morning's light advanced your clock. Tonight's light can undo it.

Your brain reads evening darkness as the cue to release melatonin, the hormone that opens the gate to sleep. Bright light in the hours before bed — overhead lights, a laptop, a phone held close to your face — suppresses that release and pushes your whole rhythm later. You then lie in bed wired, wondering why, having spent the last hour soaking your eyes in the exact signal that says stay awake.

The fix is not a gadget or blue-light glasses. It is dimmer and farther.

So tonight, for the hour before bed: drop the overhead lights, switch to low warm lamps, and either put screens away or hold them at arm's length with brightness down. You are not banning the evening — you are changing its lighting.

Think of it as protecting your own investment. You did the work this morning to set the clock forward; an hour of bright evening light quietly shoves it back, and you wake tomorrow a little more out of phase. Dimming is how you keep what you earned.

The honest test is what you do with the hour instead. A book, a slow conversation, a shower, tomorrow's short list — anything that does not pour light into your eyes. Notice tonight how much faster sleep arrives when you stop fighting your own melatonin.

Day 6 · Build the Cave

You have worked on the timing of sleep. Tonight you work on the room.

Two physical conditions matter more than any supplement. First, temperature: to fall and stay asleep, your core body temperature has to drop a degree or so. A warm room blocks that drop and keeps fragmenting you out of the deep stages. Cool — around 18 C (65 F) — lets the descent happen. This is also why a hot shower an hour before bed helps: the rebound cooling afterward nudges your core down.

Second, darkness. Even small light leaks — a standby LED, a streetlight through a gap, a charging phone — register on your clock and can lighten your sleep. Deep slow-wave sleep is when the brain expands its glymphatic system and flushes metabolic waste, including the proteins linked to Alzheimer's (Xie et al., 2013). You want as much of that uninterrupted as you can get.

So tonight, audit your bedroom for the three variables — cool, dark, quiet — and fix the one thing that is most wrong. Cover the LEDs with a sticker, drop the thermostat, hang something over the gap in the curtains, or move the charging phone out of the room entirely.

The point is leverage: the room does half the work for you, every night, with no willpower required. Set it once and it pays out for the rest of the program.

Day 7 · Read Your Own Baseline

One week in. Before anything new, look back at what you have already collected.

Since Day 1 you have been rating your energy at 10am, 2pm, and 8pm. That is not busywork — those numbers are your baseline. They are the cheapest real-time readout of how your systems are doing, and over the next ninety-days they will move before any lab marker does.

So today, two things.

First, the three wins. Your brain is wired to weight the negative more heavily than the positive — useful for your ancestors, distorting for you. Wins do not get counted unless you count them deliberately. Name three from this week, however small: the wake time you held, the coffee you moved earlier, the night you dimmed the lights.

Second, read your roughest energy hour straight off the data. Look across the week's scores and find the time of day that reliably sags. For most people it is the 2pm trough. That number is your single most useful target — because when your sleep and, soon, your fuel improve, this is the hour that lifts first. Watching it climb is how you will know the protocol is working long before you can feel the slower changes underneath.

What gets measured gets managed. What gets celebrated gets repeated. You are doing both today — and that is the engine of a habit that lasts.

Day 8 · The Weekend Trap

Here is where most people quietly sabotage the clock they spent a week building: they sleep in on the weekend.

It feels like a reward and reads like a betrayal. When you wake at 7 on weekdays and 10 on Saturday, you have effectively flown your body three time zones west and back — twice a week, every week. Researchers call this social jetlag, and it is self-inflicted. Monday morning then feels like jet lag because, biologically, it is.

This is also why regularity, not just total hours, is the lever: a consistent schedule predicts better outcomes even when the number of hours is the same (Windred et al., 2023). Three nights of nine ragged hours lose to seven steady ones.

So today, whatever day it happens to be, the wake time holds. Same hour, alarm honored. If you are genuinely short on sleep, you can nap briefly this afternoon (more on that soon) — but you do not move the morning anchor.

And if you have already slipped on a weekend this week, no drama and no spiral. The repair is simple: get up, get outside into light, and move your body within the first hour. Light and movement re-anchor most of the damage. The goal was never a perfect record. It is a stable anchor you return to fast — which is exactly what you are practicing today.

Day 9 · Alcohol, Eyes Open

Alcohol is the most misunderstood thing in your sleep. It feels like it helps. It is one of the most reliable ways to wreck a night.

It is a sedative, not a sleep aid, and the difference matters. Sedation knocks you out fast, which is why a nightcap feels effective. But as your body clears the alcohol over the night, it fragments the second half of your sleep and suppresses REM — the dreaming stage that consolidates memory and processes emotion. You spend hours in bed and wake unrefreshed, vaguely anxious, reaching for caffeine to compensate. The two drugs end up running a loop on you.

This is not a lecture and there is no rule today. It is an experiment.

If you drink tonight, notice tomorrow: your resting heart rate, your energy scores, how rested you actually feel. If you do not drink, notice that too — the quality of the night, the morning. Either way, you are collecting your own evidence.

Your data beats anyone's dogma, including mine. Some people find even one glass measurably flattens their next day; others tolerate it better. The point is to see it instead of guessing, so that any choice you make later is informed by your own body rather than by habit. Run the observation honestly and write down what you find.

Day 10 · The Clock Reads Contrast

Here is the subtlety that makes the whole light system click: your circadian clock does not read the time. It reads contrast — the difference between bright and dim across your day.

For most of human history that contrast was enormous: blazing daylight, then firelight and dark. Modern life flattens it into a gray middle. We spend days in dim indoor light that our eyes call bright but our clock calls dusk, then nights bathed in screens and overhead bulbs that our clock calls noon. The signal goes quiet, and a quiet signal makes for a weak, drifting rhythm.

Your job this season is to restore the amplitude — to make your day bright and your night genuinely dim, so the clock gets a clear message about which is which.

So today, deliberately maximize the contrast. Get bright outdoor light in the morning and again at midday — step out at lunch, even for five minutes. Then after sunset, go low and warm: dim lamps, screens down, the cave you built on Day 6.

Note your brightest hour and your dimmest hour today. If your whole day lives in the same flat indoor gray, that is the thing to fix — not with more discipline, but with a few minutes outside and a few dimmer switches at night. Sharpen the contrast and every other sleep practice starts working better.
