VO2 max is the maximum oxygen your body can use during all-out effort, a single number that integrates the health of your heart, lungs, blood, and muscle. It is among the most powerful predictors of all-cause mortality there is — and unlike most things, more appears to be better with no upper limit of benefit (Mandsager et al., 2018). But VO2 max only improves when you visit the high end — when you push hard enough that you genuinely cannot sustain it. Your easy Zone 2 base built the foundation; intervals lift the ceiling.
This is an intro dose before next week's full session, so we keep it short and manageable. After a proper warm-up, do 4 rounds of 1 minute genuinely hard, with 2 minutes easy between each. Hard means real effort — breathing heavy, legs working, glad when the minute ends — but you control it; this is not a sprint to collapse. Then back off completely for the two easy minutes.
That is the whole session. Four hard minutes, spread out, wrapped in recovery.
Notice that the hard part is brief and the structure protects you — the easy intervals let you bring real quality to each hard one. The 10,000-step goal was a 1960s Japanese pedometer marketing slogan, not a research finding. The actual science is more forgiving: in a meta-analysis of over 47,000 adults, mortality risk dropped steeply as daily steps rose, with the benefit largely plateauing around 6,000 to 8,000 steps for older adults (Paluch et al., 2022). You do not need 10,000. You need to climb out of the bottom — going from 3,000 to 7,000 is one of the highest-return moves available.
So today, take a recovery-pace walk that doubles as your step floor, and aim for 7,000 to 8,000 steps total. Check the counter tonight. Steps are the floor under everything — the constant low-grade movement that the harder sessions spike above.
One more thing, and it is important: easy days must stay easy. The single most common way endurance progress dies is running everything at a vague medium — too hard to recover from, too easy to drive adaptation. The polarized approach works: hard days genuinely hard (your intervals), easy days genuinely easy (today). The grey zone in the middle gives you fatigue without fitness.

So today, run the full session, hold the standards (progressive load, near-struggle on the last reps, clean form), and then look back at what you have accumulated. Eight sessions of stimulus to the organ that protects you from frailty, falls, and metabolic decline. A month ago you may have been unsure you could keep it up. The record says you could.
This matters because the hardest part of any fitness habit is behind you. Beginnings take enormous activation energy; continuation, once the habit is forming, takes far less. You are crossing from trying to train into being someone who trains — and the evidence is eight logged sessions deep.

It is called the 4×4, and it comes straight from the research on VO2 max. In a controlled trial, this format improved VO2 max significantly more than an equal volume of moderate training (Helgerud et al., 2007). Re-take your max push-ups: one honest set to form failure, the same style you used on Day 1 — same hand position, same depth, full range. Do it fresh, not after a workout. Then set the new number beside the one you recorded four weeks into the past.
Numbers do not flatter and they do not lie. Whatever the push-up count says, it is the unsentimental truth about the upper-body strength you have built. For most people who have trained consistently through this phase, it is up — sometimes substantially, because pushing strength responds quickly to the work you have been doing. If it has not moved much, that is honest information too, usually pointing at a need for more progressive load on your pushing movement.
Either way, this is the value of testing: it converts a month of effort into a single, arguable-with-no-one fact. You either can do more push-ups than you could a month ago, or you cannot. That clarity is worth more than any feeling about whether the training is working.

Did you complete four consecutive weeks of at least two strength sessions plus a Zone 2 base — and did your numbers move? Your sit-to-stand from Day 38, your push-ups from Day 55, your training log, your energy trend. Not perfection. Substantial, measurable building.
If yes, you have built something most people never do: a real movement architecture, and the muscle and aerobic fitness that come with it. Health is not living in one or the other — it is the ability to shift smoothly between them: up when you need it, down when the demand passes. So today, get sun and nature, even 15 minutes. A walk in a park, sitting under a tree, coffee in the garden, a route with some green on it. Bonus points if it doubles as a Zone 2 session — outdoor easy cardio that simultaneously lowers your cortisol and banks your aerobic minutes.
The reason this belongs in the recovery phase is that downshifting is not only about breathing exercises and dark rooms. It is about regularly placing your body in environments that signal safety to the nervous system — and open, natural space is one of the oldest such signals we have. Your physiology reads it as the threat has passed.

Your resting heart rate, taken in bed before you rise, is a quiet readout of how recovered your nervous system is. Take it consistently — same time, same way, before you stand up — and the day-to-day noise averages out into a trend. A stable or falling resting HR signals you are absorbing your training and recovering well. A creeping resting HR over several days is your body flagging that it is under-recovered — too much load, too little sleep, the early edge of illness, or accumulating stress.
This is the low-tech version of heart rate variability, the more sensitive metric that tracks the same thing — your autonomic balance, the shifting between activation and rest (Shaffer & Ginsberg, 2017; Thayer et al., 2010). Chronically suppressed recovery, whether read through a rising resting HR or falling HRV, is associated with higher cardiovascular risk and is the physiological face of stress that lingers.
So today, look at your last 7 days of resting heart rate — from your watch, ring, or a manual count each morning — and read the trend. Flat, falling, or creeping up?
If it is creeping, that is not a failure; it is your scoreboard doing its job, telling you to favor recovery for a day or two. The instrument is free, you sleep with it, and it knows things about your recovery before you consciously feel them. Start reading it.

The proposed mechanism is hormesis — a small, controlled stress (heat) that triggers adaptations leaving you more resilient, much like exercise does. It also feels deeply restorative and pairs well with the downshift you are practicing.
So today, if you have access to a sauna, use it — and consider starting a habit of 2 to 4 times a week. No sauna? A hot bath approximates some of the effect.
Now the honest note on cold, because the internet has it backwards. Brief cold exposure — plunges, cold showers — reliably spikes alertness and lifts mood, and many people love it. But the long-term longevity claims around cold are mostly extrapolation, not the kind of mortality data that backs sauna. So enjoy the cold for how it makes you feel; do not bank your healthspan on it.
This is the discipline of this whole program: match your confidence to the evidence. Heat has real outcome data; cold has real feel-good effects and thin longevity proof. Use both honestly for what they actually deliver. Get warm today, and treat the cold as a mood tool, not a life-extender.
