The Protocol — Your Daily Operating System
Transformation happens in the daily practice. This is your operating protocol.
The Morning Protocol (15 minutes)
1. MOVE (2 minutes)
- Get out of bed immediately
- Light movement (stretches, jumping jacks, walk)
- Signals to your body: the day has begun
2. BREATHE (3 minutes)
- Box breathing: 4 seconds inhale, 4 hold, 4 exhale, 4 hold
- Or: Physiological sighs (double inhale, long exhale)
- Activates ventral vagal state—calm, connected, creative
3. HYDRATE (1 minute)
- 500ml water before anything else
- Your body is dehydrated from sleep
- Primes cognitive function
4. PRIME (5 minutes)
- Review your Anti-Vision (30 seconds) — urgency
- Review your Vision (30 seconds) — direction
- Identity statement: “I am the person who...”
- Three priorities for today
5. PROTECT (4 minutes)
- No phone for first 30 minutes
- No email until priorities are clear
- No news/social media until productive work is done
The Midday Check-In (2 minutes)
Set a reminder for midday:
Ask yourself:
- Am I moving toward my Vision or my Anti-Vision?
- What am I avoiding right now?
- What decision am I postponing?
- What does my body need?
Quick Reset if needed:
- 3 physiological sighs
- 1 minute of movement
- Drink water
- Re-engage with priorities
The Evening Protocol & Weekly Review
Review, release, regulate — and the 30-minute weekly review that course-corrects.
The Evening Protocol (10 minutes)
1. REVIEW (3 minutes)
- What went well today?
- What did I learn?
- What would I do differently?
2. RELEASE (3 minutes)
- Write down anything unresolved (gets it out of your head)
- Forgive yourself for any failures
- Let go of the day
3. REGULATE (4 minutes)
- Slow breathing (extend exhale longer than inhale)
- Progressive relaxation (scan and release tension)
- Gratitude: 3 specific things from today
4. PREPARE
- Review tomorrow’s priorities
- Prepare environment for morning protocol
- Set sleep intentions
The Weekly Review (30 minutes)
Every week (same day and time):
1. CELEBRATE
- List 3+ wins from the week (however small)
- Acknowledge progress
- Build momentum
2. ASSESS
- Review each domain: What improved? What slipped?
- Identify patterns from the week
- Notice what’s working and what’s not
3. COURSE CORRECT
- What needs to change next week?
- What experiment will you try?
- What will you stop doing?
4. PLAN
- Top 3 priorities for next week
- Scheduled deep work blocks
- Non-negotiable commitments

- Double inhale through nose
